Training plans — beginner to elite
Structured, honest plans, each a concrete starting week with the nutrition to support it.
- Beginner full-body — for First-timers or anyone restarting after a long layoff.. Build the movement patterns, strength base and habit that everything else grows from. Three short full-body sessions a week. Simple movements, add a little each week — this is where almost everyone should start.
- The 30-minute week — for Busy people who will realistically train ~2–3 short sessions.. Capture most of the strength and healthspan benefit in the least time. Two hard, short full-body sessions plus a bit of cardio. Not optimal — but vastly better than the "perfect" plan you skip.
- Intermediate build — for Trained consistently for 3–6+ months and want more muscle and engine.. Add muscle and cardiovascular fitness with an upper/lower split plus structured cardio. Four lifting sessions (upper/lower, twice each) plus Zone 2 and one interval session — the classic "build both" template.
- Advanced performance — for Experienced lifters/athletes chasing strength, size and conditioning together.. Peak strength and hypertrophy with real conditioning, managed with periodisation. A periodised push/pull/legs plus polarised conditioning. This assumes you already have years of base and can autoregulate.
- Strong for life (55+) — for Older adults protecting strength, balance and independence.. Preserve muscle and power, protect against falls, and stay capable and independent. Two strength sessions, balance work, and easy cardio — arguably the highest-value training there is for a long, capable life.
