Protein, honestly — how much you really need
Protein is the one macronutrient most people under-eat as they age and over-think when they are young. The honest headline: total daily protein and enough resistance training do almost all the work — timing, shakes and "anabolic windows" are the small print.
Why protein matters more with age
Protein supplies the amino acids you rebuild muscle, enzymes, immune cells and connective tissue from. The official minimum (0.8 g per kg of bodyweight per day) prevents deficiency — it is not the amount that is optimal for maintaining muscle, strength and function, especially past midlife.
From your 40s on you lose muscle steadily (sarcopenia) unless you actively defend it. The two levers that work are eating enough protein and lifting things. Neither alone is as good as both together.

What the evidence supports
The parts that actually move the needle.
- Aim ~1.2–1.6 g/kg/day if active or older — Above the 0.8 g/kg minimum. Most reviews land around 1.2–1.6 g/kg/day for active adults and older people defending muscle — e.g. ~85–115 g for a 70 kg person. Athletes may go higher. (established)
- Protein + resistance training builds muscle — A large meta-analysis shows protein supplementation meaningfully increases muscle mass and strength gains from resistance training — but the effect plateaus above ~1.6 g/kg/day. More protein without lifting does little. (established)
- Spread it across meals — Roughly 25–40 g of quality protein per meal, a few times a day, stimulates muscle protein synthesis better than one big hit — especially for older adults, who need a larger per-meal dose to get the same response. (emerging)
What’s oversold
- The 30-minute "anabolic window" — The panic to slam a shake right after training is largely marketing. Total daily protein matters far more than exact timing; the "window" is hours wide, not minutes. (hype)
- Expensive powders and BCAAs — Whey is a convenient, cheap, complete protein — fine, not magic. Standalone BCAA supplements are mostly a waste if you already eat enough complete protein; you get the same aminos from food. (hype)
- “Protein damages healthy kidneys” — In people with normal kidney function, higher protein has not been shown to cause kidney disease. Those with existing kidney disease do need to moderate protein under medical guidance — a real exception, not a general rule. (note)
Plant vs animal
- Animal protein is more "complete" per gram — Meat, fish, eggs and dairy deliver all essential amino acids and more leucine per gram, so they trigger muscle synthesis efficiently. (established)
- Plant protein works — with a bit more planning — Plants can fully cover protein needs; you generally eat a little more total, combine sources (legumes + grains) and mind leucine. Soy, and blends, close most of the gap. Vegans should be deliberate about total intake. (emerging)
What we still don’t know
- Is there a longevity downside to high protein? Some animal work links very high protein / mTOR signalling to faster ageing, while human muscle-preservation data favour more protein. The likely truth is age-dependent: perhaps moderate in mid-life, higher when older to fight frailty — but this is unsettled.
- The exact optimal per-meal dose by age Older muscle is "anabolically resistant" and needs more protein per meal, but the precise number for each person isn’t nailed down.
