Fish, honestly — benefits, mercury, and which to choose
Fish sits between "eat more oily fish" and "beware mercury", and both have a point. The honest headline: for most adults, one to two servings of fish a week is linked to fewer heart deaths, and the benefits outweigh the mercury risk — with real exceptions for pregnancy and young children.
Weighing benefit against contaminant
Oily fish (salmon, sardines, mackerel, herring) provide omega-3 fats, protein and nutrients, and eating fish regularly is associated with a lower risk of dying from heart disease. At the same time, some fish carry mercury and other contaminants, which is a genuine concern — especially for a developing brain.
The key is that these two facts don’t cancel out; they apply to different fish and different people.
What the evidence supports
For most adults, benefits win.
- 1–2 servings a week, lower heart-death risk — A careful benefit–risk review found that modest fish intake — around one to two servings a week, especially oily fish — is associated with substantially lower coronary heart death, and that for major adult outcomes the benefits exceed the mercury risks. The mercury trade-off — who and which
- Pregnancy and young children: be selective — Women who are or may become pregnant, and young children, should avoid high-mercury species (like shark, swordfish, king mackerel and some tuna) while still benefiting from low-mercury oily fish like salmon and sardines. (note)
- Favour small, oily, low-mercury fish — Smaller fish lower in the food chain (sardines, salmon, herring, anchovies) are high in omega-3 and low in mercury — the sweet spot for benefit with minimal risk. (established)
What we still don’t know
- How much is the fish vs the whole diet? Fish-eaters often have other healthy habits; the exact independent effect of fish is hard to isolate in observational data.
- The precise safe mercury threshold Sensitivity varies, and the exact safe intake — especially in pregnancy — is defined conservatively rather than precisely.
