Sauna & cold, honestly — heat, ice, and the real evidence
Heat and cold exposure are the poster children of biohacking. The honest headline: regular sauna has a genuinely encouraging (if observational) evidence base; cold plunges feel powerful and may alter short-term alertness or recovery-perception, but the hard health claims are far thinner than the hype.
Two very different evidence bases
Heat and cold get bundled together in biohacking culture, but their evidence could hardly be more different. Sauna has large, long-running cohort studies behind it; cold exposure has enthusiasm, mechanism and a handful of small studies. Treat them separately.
Sauna — the stronger case
Mostly observational, but consistent and biologically plausible.
- Frequent sauna tracks with lower mortality — A large Finnish cohort found men using a sauna 4–7 times a week had substantially lower cardiovascular and all-cause mortality than once-a-week users. Observational — sauna users may simply be healthier — but the dose-response is striking. (emerging)
- Acts a bit like light cardiovascular exercise — Passive heat raises heart rate and can improve vascular function; a small controlled study found repeated hot-water exposure improved endothelial function and arterial stiffness. This is not proof of the same outcomes as exercise, and heat is a complement to training, not a replacement. (emerging)
- May aid relaxation and subjective wellbeing — Many people find sauna relaxing, and published clinical literature reports possible wellbeing and pain benefits. The evidence is heterogeneous and does not establish a reliable sleep or recovery treatment for everyone. (emerging)
Cold — feels powerful, evidence thinner
- Short-term mood or alertness may change — Cold immersion causes an acute stress response, but controlled human evidence does not show a reliable, lasting mood benefit. A 2025 systematic review found limited and time-dependent wellbeing effects rather than a consistent immediate improvement. (emerging)
- May help perceived recovery / soreness — A meta-analysis found cold-water immersion can reduce delayed-onset muscle soreness and improve some perceived-recovery measures after strenuous exercise. Protocols and results vary, and feeling recovered is not the same as better adaptation. (emerging)
- Cold right after lifting can blunt muscle gains — A controlled training study found regular cold-water immersion immediately after resistance exercise attenuated gains in muscle mass and strength. If hypertrophy is the goal, avoid making immediate post-lifting immersion a routine. (note)
- Metabolism / fat-loss / immunity claims — Cold exposure has measurable physiological effects, but current controlled evidence does not establish meaningful fat loss, a clinically useful immune “boost”, or a longevity benefit from routine cold plunges. (hype)
What we still don’t know
- Is sauna’s benefit causal? The mortality data are observational and mostly from Finland; no large randomised trial has proven sauna extends life. Encouraging, not settled.
- Do cold plunges do anything lasting for health? Beyond the acute mood hit and recovery perception, durable health benefits from cold exposure are largely unproven.
